If you want to be more present, choose one moment that deserves your attention. Decide what you will attend to and what you will put aside. A meal, a walk or a conversation gives “be present” a place to happen.
Choose what you want to notice
“Use my phone less” can be a useful step. Ask what it would make room for. You might want to hear a friend's answer fully, enjoy the route you walk, or pay attention to the thing you are making.
Pick one moment rather than trying to watch every thought all day. Give your attention a clear place to return to.
Change the setting before the moment starts
- A conversation: Put the phone out of reach if safe and practical. Choose to listen before planning your reply.
- A walk: On a safe route, choose one thing to notice: sounds, shapes or the change in light.
- Making something: Close unrelated tabs and give the next part of the work one clear task.
- A meal: Sit down, leave another task until afterwards, and notice what you are eating.
Keep tools you need for safety, access or care. Attention does not require ignoring a genuine responsibility.

- Ask about something they mentioned before and listen to the answer.

Return when your attention wanders
You may still get distracted. Notice it and return to the thing you chose. If a real interruption needs you, deal with it. The task is to give a moment your attention, not to manufacture perfect concentration.
During a conversation, a useful return can be “I missed that last part. Could you say it again?” Honesty is better than pretending you heard.
Keep the part you can use
Write what you chose, what happened and one adjustment for next time. Perhaps putting the phone away helped. Perhaps the setting was too noisy. Those are facts you can use when choosing another moment.
You do not need to score how present you are as a person. Keep a record of the moment you practised.
